Why Every Grappler Should Master the Kettlebell Windmill

Some exercises build strength. Others build mobility.

A select few do both.

The kettlebell windmill falls into that last category, making it one of the highest-value movements for grapplers looking to build resilience and stay on the mats for years to come.

Unlike traditional strength exercises that isolate one quality, the windmill develops shoulder stability, hip mobility, lateral core strength, and rotational control.

All within a single movement.

SHOULDER STABILITY UNDER LOAD

One of the biggest benefits of the kettlebell windmill is its ability to build shoulder stability in an overhead position.

As you hinge toward the floor, the shoulder must continuously stabilize the kettlebell while the scapula moves naturally on the ribcage. This teaches the rotator cuff and surrounding muscles to work together while moving through internal and external rotation.

For grapplers, that's invaluable. Whether you're framing, posting, defending a sweep, or pressing an opponent's weight, your shoulder needs to remain stable while the rest of your body moves around it.

IMPROVE HIP MOBILITY WHILE GETTING STRONGER

The windmill is also an outstanding loaded mobility exercise.

Rather than stretching the hips passively, it develops strength through hip internal and external rotation while teaching the pelvis to move over a stable leg.

The movement encourages a lateral hip hinge while improving rotational control through the pelvis. These qualities directly transfer to guard retention, passing, takedowns, and scrambling.

As I've learned over the years, mobility that isn't reinforced with strength rarely lasts. The windmill gives you both.

STRENGTHEN THE LATERAL CORE

Most strength training happens in straight lines, forward and backward.

Jiu-jitsu doesn't.

The windmill challenges the obliques, quadratus lumborum, and lateral sling to stabilize the spine while the body moves through multiple planes of motion.

A strong lateral core improves your ability to resist being folded, maintain posture under pressure, and transfer force between your hips and shoulders.

It's also essential for optimal lower back health.

It's a quality that's constantly tested on the mat but rarely trained intentionally in the gym.

TRAIN ROTATION WITHOUT TWISTING THE SPINE

One of the things I appreciate most about the windmill is that it teaches rotation the way the body was designed to produce it.

Rather than forcing movement through the lumbar spine, the windmill encourages rotation through the hips and thoracic spine while maintaining a stable trunk.

The result is better force transfer, stronger movement patterns, and greater resilience over time.

It exposes the body to a rarely-trained movement pattern without a steep learning curve or high risk of injury.

FINAL THOUGHTS

As I've gotten older, I've become much more selective about the exercises I use.

I don't want movements that simply make me tired.

I want movements that build multiple physical qualities at once.

The kettlebell windmill checks every box.

It develops shoulder stability, hip mobility, rotational strength, lateral core control, balance, and coordination while reinforcing valuable movement patterns under load.

For grapplers, that's exactly the kind of training that pays dividends both on and off the mat.
